This machine workout plan for beginners trains your whole body 3 times a week using only machines and cables. A machine guides the weight along a fixed path, so you can work hard from your first week while you learn how a hard set should feel. Why start on machines
On a machine, balance is not your limit. The path is fixed, so you can take a set close to failure without the bar drifting or a spotter standing over you. Changing the weight means moving a pin.
That makes machines a good way to start when the free-weight area feels crowded or you are unsure of your technique. They build muscle well when the sets are hard. The trade-off: machines differ from gym to gym, and one day you will still want to learn the squat and the bench press.

Rest 90 seconds to 2 minutes after the first 2 exercises and about a minute after the rest. A session takes 45 to 60 minutes.
Set up each machine before the first set
A machine only works well when it fits you. Before your first set on each one:
- Seat: move it so the handles or pads line up with the joint that moves. On a chest press, the handles sit at mid-chest.
- Pivot: on a leg extension or leg curl, line your knee up with the machine’s pivot point, usually marked with a colored dot.
- Back: keep it flat against the pad for the whole set.
Write down the seat setting. Next session you set the machine in 5 seconds instead of guessing.
How to add weight
Use double progression. Stay in the rep range, and once you hit the top of it on every set, move the pin down one plate next session. Then work back up from the bottom of the range.
Most stacks jump by 5 kg. Chest press 35 kg for 3 sets of 12 on Monday, and on Friday set 40 kg and aim for 8s. On small exercises like the pec deck, one plate can be a big jump. Add reps first, and move the pin when you pass the top of the range by 2 or 3 reps.
When to add free weights
After 2 to 3 months your technique and confidence are both better. You can swap one machine at a time: the leg press for a goblet squat, the chest press for a dumbbell press. Or move to the full-body plan for beginners, which is built on barbell lifts.
