Train your abs 2 to 3 times a week with 2 to 3 hard sets each time. Here is which exercises to pick, how many reps to do and how to add weight with double progression.

Train your abs directly 2 to 3 times a week, with 2 to 3 hard sets each time. Use 1 loaded crunch-type exercise and 1 leg-raise or plank-type exercise. Add reps first, then weight or a harder version, with double progression. The rest of this post explains each number and shows where ab work fits in a plan you already run.

How often should you train abs?

Train them 2 to 3 times a week, on days that are not back to back. That is the common coaching range, not a rule a study has tested. Trainers quoted by BarBend advise direct ab work 2 to 3 times a week and no more than 3.

Put ab work at the end of a session. Your abs brace your spine on heavy lifts. Sore, tired abs the morning of a heavy deadlift day make that brace weaker. So do not finish Thursday with 5 sets of crunches if Friday is your heaviest pull of the week.

More often is not better by default. Many plans online, including most of the Polish ones, suggest 3 to 4 ab days a week with circuits of 20 easy bodyweight reps. Those are rarely hard sets. A hard set is a working set that ends within a few reps of failure. Ten easy sets build less than 3 hard ones.

Which ab exercises are worth doing in the gym?

Group the exercises by the job they do:

  • Flexion: cable crunch, machine crunch, weighted decline sit-up. Your spine curls forward against a load.
  • Leg raises: hanging knee raise, hanging leg raise, captain's chair. Your hips and lower spine curl your legs up.
  • Anti-extension: plank, ab wheel rollout. Your abs stop your lower back from arching.
  • Rotation and side work: cable woodchop, side plank, suitcase carry. Your sides turn or resist bending.

Pick 1 flexion exercise you can load and 1 from another group. That is enough for most lifters.

Flexion earns the first spot for a reason. The rectus abdominis is the long muscle down the front of your stomach, the six-pack. In a 2023 ultrasound study of 15 participants, it shortened and thickened in all 3 exercises tested, and most in the crunch. That study measured activation, not growth, so treat it as low certainty.

What about squats and deadlifts? They train you to brace hard. They do not move your abs through a full range. How much of the gap they cover has not been measured well.

How many sets and reps for abs?

Start at about 6 hard sets a week and build toward 10. Ab work is muscle work, so the general volume rules apply. In Schoenfeld, Ogborn and Krieger's 2017 meta-analysis of 15 studies and 34 treatment groups, more weekly sets brought more growth, and 10 or more sets per muscle tended to produce the most. No study in it tested the abs on their own. Our guide on sets and reps for muscle covers the general range.

Reps: do 8 to 15 on loaded crunches and 8 to 15 on leg raises. Hold planks for 20 to 45 seconds, and move to a harder version once you pass that.

Effort: finish each set with 1 to 3 reps in reserve. Reps in reserve means how many more clean reps you could have done. Our post on how close to failure to train explains why that range works.

Rest: 60 to 90 seconds between sets is plenty. Abs are a small muscle group, and our post on rest between sets gives the longer times for heavy lifts.

How do you add weight or difficulty to ab exercises?

Use double progression. Stay at a weight until you hit the top of the rep range on every set with clean form. Then add the smallest step next session and work back up from the bottom of the range.

Here is how it looks. Cable crunch at 30 kg for 3 sets of 10 to 15. Week 1 you get 12, 11 and 10. Week 3 you get 15, 15 and 15. Next session it is 32.5 kg for 10s, if your stack has 2.5 kg steps. If it only moves in 5 kg steps, go to 35 kg and accept lower reps for a while.

Bodyweight exercises progress by version, not by plates. Hanging knee raise, then straight-leg raise, then toes to bar. Inside each version, follow the order from our bodyweight plan: more reps, then more sets, then slower lowering over 3 seconds, then a 1 to 2 second pause, then the harder version. That last step is your version of adding a plate.

Planks: add 5 to 10 seconds a session. Once you can hold 45 seconds, move to a harder version, such as a longer lever or a rollout. Do not chase a 3-minute hold. It trains patience more than muscle.

What to do when you stall: if you miss the target reps 2 sessions in a row, keep the same weight and keep working at it. If an ab exercise makes your back hurt, change the exercise. Do not grind through it. Our guide on what to do when a lift hurts walks through the options.

Will ab training get rid of belly fat?

No. Visible abs depend on body fat. You lose body fat with an energy deficit over time, which means eating less than you burn, not with more crunches.

The evidence lines up. The NSCA summarises a 2011 study of 7 ab exercises: ab training without diet changes did not reduce belly fat. A spot-reduction meta-analysis pooled 37 comparisons and found an effect size of –0.03. That is no localized fat loss.

One study disagrees. A 2023 randomised trial claims some spot reduction from abdominal endurance exercise. Treat it as 1 study against a larger body of evidence.

Ab training still matters. Your abs grow with hard sets like any muscle. A thicker rectus abdominis shows sooner as you get leaner.

How do you fit ab work into your plan?

Add 2 or 3 short ab blocks of 2 to 3 sets to the end of sessions you already do. Do not give abs a session of their own. Here is a 4-day upper/lower week:

DaySessionAb work at the end
MondayUpper ANone
TuesdayLower ACable crunch 3x10-15
ThursdayUpper BHanging knee raise 3x8-15
FridayLower BPlank 2x30 seconds

That is 8 hard sets a week, inside the 6 to 10 range. The heaviest crunch work sits on Tuesday, 2 days before the next lower session.

Log ab sets like any other set, with weight, reps and RPE. RPE (how hard it felt, from 1 to 10) tells you when to add weight. A set of 15 at RPE 7 says the weight is light. A set of 10 at RPE 9 says stay put.

One note for Trackist users: the Strength Score is built from your best sets on the squat, hinge, push and pull lifts in the last 90 days.

Putting it together

Train abs 2 to 3 times a week. Do 6 to 10 hard sets a week. Use 1 loaded exercise and 1 other, and add reps, then weight, with double progression. Diet decides whether you can see them.

The 3 most common mistakes are easy to fix:

  • Too many easy reps: 50 crunches at the end of every session are not hard sets. Load the exercise and stop at 15.
  • No added weight: if the cable crunch has sat at 30 kg since the plan from January, it has stopped asking for more.
  • Abs before heavy legs: tired abs make a weaker brace. Train them last, and not the day before a heavy squat or deadlift.

How Trackist runs this

Trackist writes a plan around your week and your gym from 14 questions. From your second session of an exercise, a line above it suggests today's weight from your last session's sets, target reps and logged RPE.

That works for ab exercises too. On a cable crunch, when you hit the top of the rep range on every set, Trackist adds 5 kg, the step it uses on a machine or cable. It can also suggest the same weight for more reps. On a hanging knee raise, a bodyweight exercise, it suggests one more rep. Planks log in seconds, and last session's numbers sit under each set.

The library has 240 movements. Each strength exercise page has written form cues and a muscle map. There are no exercise videos.

Want ab work in your plan? Add it in the plan editor. You can add, remove, reorder or swap any exercise and change sets, reps and rest from today on.

If an exercise hurts, you name the exercise, the joint and how bad it is. Trackist swaps in one that spares the joint. It changes the exercise and does not treat the injury. Diagnosis and treatment belong to a physio or a doctor.

Browse the workout plans to pick a split, then add your ab blocks to it.

FAQ

Can you train abs every day?

You can, but sets hard enough to build muscle need recovery like any other muscle. For most lifters, 2 to 3 times a week works better.

Do squats and deadlifts train your abs enough?

They train bracing, but not a full range of motion. Direct ab work adds that range, and how much it adds has not been measured well.

Should abs be trained heavy?

Yes. Use loaded exercises in the 8 to 15 rep range and finish each set 1 to 3 reps short of failure, like any other muscle.

How long until you see abs?

That depends on your body fat, not on how long you have trained them. Fat comes off with an energy deficit over time.

Are planks enough for abs?

Planks train your abs to resist arching. Add 1 flexion exercise, such as the cable crunch, for muscle growth.
